Knee tuck pull ups/chin ups.

Gets the abs shredded, pumps up the biceps, and gives me wing flares like Bruce Lee.

For strength training,

- Football Bar Floor Press.

- SS Bar Tempo Box Squats(3 seconds down, pause, 3 seconds back up)

- Eleiko Oppen Bar Deadlifts. Sweet piece of kit:cool:

- Hex Press.

For conditioning, I lie to Keep it Simple, Stupid. Either a LISS run or a Hill Sprints. This coming winter is supposed to be brutal, so I might try some indoors conditioning like the Prowler.

BJJ is a workout in itself. I'm always breathing out my arse by the time I've finished a hard roll.

I've found dumbbell pull overs to really thrash my tri's bro tricep pull downs are legit...I've just been doing them for 30 years and and my hellbows hurt

you might be the only bloke on this site that if you posted your bench, Dead Squat numbers i would believe that said and since we're bro's here's mine

My pr's as a 27 year old uncle handy back in the day

Bench 455 1 rep max when i was

Squat 495 1 rep max (habitual leg day skipper) but i could leg press like 3,000lbs

dead 495 could have pulled more with terrible form

You beat me in everything, Jack. I haven't benched - dumbbells don't count - in four years. I do floor press with the football bar because it's very easy on my shoulders, and they get beat up enough rolling at BJJ.

Deadlift PR is 400 for 2.

SS Bar Box Squat is 307 for 6.

5-7 rounds on the heavy bag 70/30 ratio of power/speed shots.

4x per week.

Squat
Deadlift
Overhead press

Every other day...ish.

I alternate bench and OHP.

For cardio - the skierg at a 3:1 (1:30 easy, 30 seconds 100%) for 20 - 30 mins (works out to 10 -15 rds/sets) or running (various runs - 110 sprints and jog back to the start (you have 1:30mins to get there and back), Mile repeats, 400m repeats, 8-10 laps around a track of 100m 80-90%sprint, 100m slow jog recovery.

BJJ - when I'm not injured.

Kickboxing - pads, drills, bag work

For a more structured workout I follow Nick Curson's ATP v1 (throw in some of Marv's exercises from ProBodX) and will start utilizing Nick's ATP v2 soon.

For a “dad bod” series.

But I keep fucking stuff up at work and and constantly tired and pulled muscles and shit.

We are short handed right now and I’ve had to get my ass up out of the office chair and into the shop too much lately.

But I’ve had some decent gains from it in the last month.
